What’s the best workout split for building muscle and gaining strength?

This question is a commonly asked question by many lifters. While several splits are effective, such as the bro split, push/pull split, full body workout split, and push/pull/legs, the upper/lower split is arguably the most popular.

An upper/lower workout split can be used whether you’re a beginner, intermediate, or advanced trainee. If you have at least 3-4 days per week to train, you can effectively hit each major muscle group twice per week, which is often considered to be the optimal training frequency for muscle growth.

The increased training frequency also improves your skill and technique in the big three (squat, bench press, and deadlift). An upper/lower split can also be utilized if you prefer training 5 or even 6 days per week.

This is a spreadsheet for the Armstrong Pull Up Workout Program. It is a 5 day per week routine designed to improve an athlete’s pull up strength.

Armstrong Pull Up Workout Program Overview

  • Day 1: Complete 5 AMRAP sets
  • Day 2: Start with 1 pull up and rest 10 seconds. Then do 2 pull ups and rest 20 seconds, and so on, until failure. Then decrease reps by 1, reducing rest periods by 10 seconds per set along the way, until back down to 1 rep.
  • Day 3: Complete 3 sets of pull ups using three different grip variations (wide, neutral, supine). A supinated grip means the palms will be facing your body, similar to the grip used in a barbell curl.
  • Day 4: Select a training max (e.g. 5 reps) and complete as many sets as possible until failure.
  • Day 5: Complete 5 AMRAP sets

In October 2015, Greg Nuckols published a very popular article titled “Your Drug Free Muscle and Strength Potential: Part 2.” In it he laid out the foundations for a high frequency training method.

It’s a pretty cool article because it includes a strength potential calculator that tries to estimate what percentage of a person’s maximum potential they’ve currently achieved per lift. The Candito 6 Week Advanced Bench Press Hybrid is a free 6-week bench specialization program by Jonnie Candito. It combines his Candito 6 Week Strength Program as the base for squat and deadlift work, then replaces the bench press entirely with his Advanced Bench Press Program. You’ll train 4 to 5 days per week over 6 weeks, with bench frequency ranging from 5 sessions per week in the early high-fatigue phase down to 2 per week in the volume block. Loading is driven by % of 1RM with an RPE column throughout.

The structure follows Candito’s Advanced Bench framework: weeks 1 to 3 are a maximum-fatigue block with high bench frequency and volume, week 4 drops frequency and adds specificity, week 5 hits a high-intensity peak set, and week 6 is the max-out. Squat and deadlift follow the standard 6-week progression alongside the bench work. The sheet also includes a Candito-prescribed deload week and a taper week sourced from Calgary Barbell’s structure (labeled as such, not Candito’s work).

This program is for advanced lifters who want to prioritize bench press while keeping squat and deadlift moving. You need to know your current 1RM for all three lifts and be familiar with RPE before you start. It’s not a beginner program. If you haven’t run the base Candito 6 Week Strength Program yet, start there first.

Greg Nuckols released 28 free training programs through his site, Stronger by Science. The bundle covers squat, bench press, and deadlift individually, with templates for beginner, intermediate, and advanced lifters at 1, 2, or 3 training days per week for each lift. Every program runs on a 4-week cycle, and you test your 1RM at the end of each cycle. The math: 3 lifts x 3 skill levels x 3 frequencies = 27 programs, plus a 4th deadlift variation (low volume, medium volume, and high volume in addition to the standard beginner version) = 28 total.

The design comes from Nuckols’ data-driven approach to strength training. Instead of a single fixed program, the bundle gives you a modular system: pick your lift, your experience level, and how many days per week you can train that lift. You use the squat, bench, and deadlift programs together, each running at whatever frequency fits your schedule. Intermediate and advanced templates add lift variations (front squats alongside back squats, for example), while beginner programs focus on the competition lifts to build the movement pattern first.

These programs are a good fit for intermediate and advanced lifters who want a percentage-based, structured template they can customize by frequency. Beginners can run them too — the 1x per week beginner versions are the most approachable entry point. You’ll need a 1RM estimate for each lift to get started. nSuns 5/3/1 is a linear progression powerlifting program that was inspired by Jim Wendler’s 5/3/1 strength program. It progresses on a weekly basis, making it well suited for late stage novice and early intermediate lifters. It is known for its challenging amount of volume. Those who stick with it tend to find great results from the additional work capacity.
