Written by Calgary Barbell, the 16 week and 8 week programs are designed to improve the squat, bench press, and deadlift of the athlete in preparation for a powerlifting meet. You can, however, run them even if you’re not prepping for a meet. Both programs are quite similar, with the primary difference between the two being that the 16 week program has a more full progression of each lift, whereas the 8 week program is more a training snapshot.

Created by Coach Gayle Hatch, the Hatch Squat Program is fairly straightforward:

  • Train the squat 2x per week for 12 weeks
  • Each training session programs front squats and back squats
  • The Hatch Squat Program uses a descending pyramid rep scheme
  • The athlete will attempt a 103% of 1RM squat in week 11

The Hatch Squat program would be useful for intermediate and advance lifters looking to break through a plateau on their squat. Because of it’s 1:1 rep ratio between the front and back squat, it’s written more with weightlifters in mind, not powerlifters. It could be effective for off season powerlifting training though. Dan Alexander’s 10 week Powerlifting Peaking Program is designed to improve the 1RM of the squat, bench, and deadlift by 5%. Spread across the three lifts, this can result in a sizeable boost to a lifter’s total on the competition platform.

Developed by Fred Hatfield (aka Dr. Squat), this 9 week peaking program is based on two workouts per week: one heavy, one light.

It can be run for a specific lift or all three lifts.

This 6 week program is designed to help peak the bench press, squat, or deadlift. It is based on training twice each week: once heavy, once light. After 6 weeks, it aims to increase your 1 rep max by 5%.

It was designed by Soviet coach Yuri Verkhoshansky and described to John Abdo, who brought it back to the USA. It has been described as “intense.” [Read more…]

Greg Nuckols released 28 free training programs through his site, Stronger by Science. The bundle covers squat, bench press, and deadlift individually, with templates for beginner, intermediate, and advanced lifters at 1, 2, or 3 training days per week for each lift. Every program runs on a 4-week cycle, and you test your 1RM at the end of each cycle. The math: 3 lifts x 3 skill levels x 3 frequencies = 27 programs, plus a 4th deadlift variation (low volume, medium volume, and high volume in addition to the standard beginner version) = 28 total.

The design comes from Nuckols’ data-driven approach to strength training. Instead of a single fixed program, the bundle gives you a modular system: pick your lift, your experience level, and how many days per week you can train that lift. You use the squat, bench, and deadlift programs together, each running at whatever frequency fits your schedule. Intermediate and advanced templates add lift variations (front squats alongside back squats, for example), while beginner programs focus on the competition lifts to build the movement pattern first.

These programs are a good fit for intermediate and advanced lifters who want a percentage-based, structured template they can customize by frequency. Beginners can run them too — the 1x per week beginner versions are the most approachable entry point. You’ll need a 1RM estimate for each lift to get started. nSuns 5/3/1 is a linear progression powerlifting program that was inspired by Jim Wendler’s 5/3/1 strength program. It progresses on a weekly basis, making it well suited for late stage novice and early intermediate lifters. It is known for its challenging amount of volume. Those who stick with it tend to find great results from the additional work capacity.

Redditor /u/nsuns assembled a 5/3/1/ LP spreadsheet complete with 4, 5, and 6 day variants in addition to deadlift and squat specific workloads to help everyone get stronger.

Sheiko programs are powerlifting programs attributed to Boris Sheiko, renowned Russian powerlifting coach. His programs are known for their high volume and great results for those who can complete them.

Push, Pull, Legs (PPL) routines offer a great template for achieving strength and physique goals while remaining flexible enough for the lifter’s preferences.

This flexibility can be a hindrance to less experienced lifters, who like the sound of a templated PPL routine but don’t know how to make one for themselves.

PHAT (Power Hypertrophy Adaptive Training) is a 5-day powerbuilding program created by Dr. Layne Norton. It splits the week into two power days and three hypertrophy days, with each session built around a major compound movement.

The program blends heavy low-rep power work with higher-rep hypertrophy work. It’s a good fit for bodybuilders who want to add real strength to their size work, or lifters who want to look athletic and actually be strong.

PHAT is best for intermediate lifters who can commit to five days per week and recover from that kind of volume. If you’re newer to lifting, you’ll make faster progress on a simpler program like the Candito Linear Program before tackling PHAT’s demands.

PHUL stands for Power Hypertrophy Upper Lower. It’s a 4-day program that splits training into two upper body days and two lower body days. Two of those days are power-focused (3-5 reps, heavy compounds) and two are hypertrophy-focused (8-15 reps, higher volume with isolation work). There’s no fixed end date; you run it until progress stalls. PHUL was created by Brandon Campbell, a YouTube fitness coach who published the original program write-up at Muscle & Strength.

The idea behind PHUL is that you can train for strength and size at the same time if you structure your week correctly. Power days anchor the week with low-rep compound work, then the hypertrophy days pile on volume and isolation exercises for muscle growth. It’s a powerbuilding approach, similar in concept to PHAT, but PHAT is a 5-day split and programs roughly 90% more weekly volume. PHUL keeps it at 4 days.

PHUL is best for intermediate lifters who have 6+ months of consistent training and want to develop both strength and size simultaneously. If you’re newer to lifting, you’d get more out of a simpler linear progression program like Starting Strength first. The 4-day schedule is also manageable for most people, though the hypertrophy days include supersets and a decent amount of accessory work, so expect sessions to run 60-75 minutes.

Strong Curves is a system of separate 12-week programs created by Bret Contreras and Kellie Davis. You pick the program that matches your experience and equipment, run it for the full 12 weeks, then move up to the next one when you’re ready. Each program opens sessions with hip thrusts and glute bridges as the primary work, then moves into legs, upper body, and core. Bootyful Beginnings, the beginner program, runs 3 days per week.

The training idea is glute-focused hypertrophy with progressive overload. You start with bodyweight and band work, then add barbells as you get more experienced. Rep ranges shift each program so the weight goes up and the reps come down as you progress. It’s not a powerlifting program and it won’t build your squat and deadlift the way a strength-focused template would.

Strong Curves is a good fit for women and anyone focused on glute development at the novice to intermediate level. If you want a program built around the big-four lifts with linear progression, you’d get more out of something like Starting Strength first. Come back to Strong Curves when glute and lower body hypertrophy is the goal.
